Strength Training After 40: Why It Matters More Than Ever
Strength training is not only about lifting heavier weights or changing how your body looks. It helps you maintain the physical capacity required for everyday life — getting out of a chair, carrying shopping, climbing stairs, gardening, travelling and continuing to do the activities you enjoy.
Adults over 40 can meaningfully improve strength, movement and daily function with two well-designed strength sessions per week — regardless of previous gym experience.
What changes as we get older?
Ageing can be accompanied by gradual reductions in muscle strength, muscle power, activity levels, balance and recovery capacity. These changes are common — but they are not inevitable, and they don't unfold the same way for every person. What you do consistently across the decades has a large influence on how you move and feel.
The most useful frame is not 'am I ageing?' but 'what physical capacity do I want to protect?' Strength is a foundation for almost every other physical quality: balance, walking, endurance, bone loading and confidence.
Why strength matters in daily life
Everyday tasks are strength tasks in disguise. When we build strength deliberately, the tasks that used to feel effortful become easier.
- Rising from a chair or low couch without pushing off with your hands
- Carrying groceries from the car in one trip
- Using stairs without holding the rail
- Getting down to and up from the floor to play with grandchildren
- Walking further, and on uneven ground, with confidence
- Maintaining hobbies — gardening, hiking, tennis, travelling
- Staying independent in your own home
Progressive resistance training has been associated with improved strength and physical function in older adults, including performance in both simple and more complex daily activities [1]. Meta-analyses in healthy older adults suggest the largest strength gains come from roughly 2–3 sets per exercise, moderate-to-high intensity (around 70–80% of one-repetition maximum), performed 2–3 times per week over several months [9].
Strength, longevity and lower mortality risk
Muscle-strengthening activity is associated with meaningful reductions in all-cause and cardiovascular mortality risk that appear to be largely independent of aerobic exercise [10,11]. Interestingly, the association plateaus at a very achievable dose — roughly 30–60 minutes of strength work per week — which reframes strength training as a foundational health habit rather than a niche pursuit for gym-goers.
Lower grip and leg strength in midlife are consistently linked to higher risk of falls, disability and premature mortality across large cohort studies. The encouraging flip side: both are highly trainable at any age.
Is it too late to start?
No. You do not need previous gym experience, athletic history or a particular body type. A good starting program can begin with machines, body weight, resistance bands, dumbbells or supported movements — chosen based on your current capacity, not somebody else's. Dose-response evidence shows that even one to two sessions per week produce meaningful strength gains in previously untrained older adults [9].
It's not 'I started too early.' It's 'I wish I'd started sooner.' The best time to begin is the season you're in now.
How often should you train?
Australian physical activity guidance recommends muscle-strengthening activity on at least two days each week, functional activity for mobility, balance and coordination on at least three days weekly, moderate-to-vigorous activity on most days, and several hours of light activity daily [4].
- Two full-body strength sessions each week
- At least one rest day between harder sessions
- Walking or light activity on most other days
- A short balance and mobility routine woven through the week
What should a beginner program include?
Think in movement patterns rather than complicated body-part routines. A well-rounded weekly program covers:
- Squat or sit-to-stand — for legs and getting out of chairs
- Hip hinge — for picking things up safely
- Push — for reaching, pressing, opening doors
- Pull — for posture support and carrying
- Step or split stance — for stairs and single-leg confidence
- Carry — for grip strength and trunk control
- Calf and ankle strength — for walking and balance
- Trunk control — for stability, not endless crunches
Is it safe for beginners?
Yes — when programming is progressive and appropriate. Cochrane evidence on progressive resistance training in older adults reports low rates of serious adverse events; the most common issues are minor and short-lived, such as temporary muscle soreness [1]. Supervision or coaching in the early weeks helps you learn form, calibrate load, and progress without overshooting.

- You have a recent injury, surgery or fracture that hasn't been cleared for loading
